The post-lunch dip is mostly circadian

The early-afternoon slump is real and largely built in. Monk 2005 (Physiol Behav) reviewed the 'post-lunch dip' and concluded it is substantially a circadian phenomenon: a genuine dip in the body clock's alerting signal around the middle of the afternoon, which shows up even in people who skip lunch entirely. This is the same dip that makes the early afternoon the natural slot for a nap. So the crash is not simply a food coma; it is your internal clock briefly easing off the alerting signal it uses to counteract rising sleep pressure across the day.

Why lunch still matters

Circadian timing sets the stage, but the meal can deepen the dip. A large lunch, and especially one high in fast-digesting carbohydrates, tends to make the afternoon sleepiness worse, through post-meal blood-sugar dynamics and the digestive response. The practical move is not to skip lunch (that brings its own problems) but to keep it moderate in size and weighted toward protein, fibre, and slower carbohydrates rather than a big plate of refined starch or sugar. A lighter, steadier lunch blunts the food-driven part of the crash without leaving you hungry.

Light: the underused lever

Light is the most overlooked fix. A dose of bright light in the early afternoon acutely raises alertness and pushes back against the circadian dip, and it is easy to get by stepping outside or sitting by a window for the break rather than staying under dim indoor lighting (which typically sits far below outdoor levels). A short outdoor light break doubles as movement, which compounds the benefit.

Caffeine timing beats caffeine quantity

Caffeine works against the dip, but when you take it matters more than how much. The smart move is to place your last real dose at the start of the afternoon dip rather than sipping coffee into the late afternoon, because caffeine has a long half-life (roughly 5 to 6 hours, detailed in the caffeine-and-sleep guide) and a late dose is still in your system at bedtime, delaying sleep. A well-timed early-afternoon coffee lifts you through the slump and clears in time for the night; a 4pm cup fixes the afternoon and taxes the night.

The strategic short nap (and the coffee-nap)

If your schedule allows it, a short nap timed to the dip is the most direct fix. Keep it to 10 to 20 minutes and before about 15:00, which restores alertness while staying in light sleep and out of the deep sleep that causes grogginess (Brooks & Lack 2006; see the power-nap and napping-protocol guides for the dose). The 'coffee nap' stacks both levers: drink a coffee immediately before a roughly 20-minute nap so the caffeine arrives just as you wake (Reyner & Horne 1997). Movement, and when the slump is a red flag

When a nap is not possible, brief movement is the reliable stand-in: a 5 to 10 minute walk, ideally outdoors so you get light too, raises alertness better than another coffee for most people, and without the bedtime cost. Finally, calibrate expectations: a mild afternoon dip is normal for everyone. A severe daily slump that leaves you unable to function usually means the real problem is upstream, insufficient or poor-quality night sleep, or an accumulating sleep debt (see the sleep-debt guide), which is worth addressing rather than masking with escalating caffeine.

Why do I get so tired after lunch?
